  1. Set your grip. Reach up and grasp the pull-up bar with your palms facing away from you (an overhand grip), hands set slightly wider than shoulder-width.
  2. Establish a dead hang. Let your arms fully extend and your shoulders relax down and back. This is your starting position for every rep.
  3. Engage your core and shoulders. Before pulling, gently draw your shoulder blades down and together. This helps your back muscles do the work, rather than your arms alone.
  4. Pull with intention. Drive your elbows down toward your hips, leading with your chest, until your chin clears the bar.
  5. Pause briefly at the top. A short pause helps confirm the movement is controlled rather than driven by momentum.
  6. Lower with control. Reverse the motion slowly, returning to a full dead hang before beginning the next repetition.
  7. Repeat for the desired number of repetitions, maintaining the same control on the way down as you used on the way up.

Common Mistakes

Using momentum instead of muscle. Kipping or swinging the legs can help move the body upward, but it shifts the work away from the back and arms. Save momentum-based variations for when they're intentionally chosen, not used to avoid difficulty.

Skipping the full range of motion. Stopping short at the top or not fully extending the arms at the bottom reduces the effectiveness of the exercise and can mask a strength gap that's worth training directly.

Letting the shoulders shrug up toward the ears. This often signals that the shoulder blades aren't engaged, shifting strain toward the neck and upper traps instead of the lats.

Rushing the descent. The lowering phase is just as valuable as the pull itself. Dropping quickly skips an opportunity to build strength and control.

Flaring the elbows too wide. This can reduce lat engagement and place unnecessary stress on the shoulder joints.

Progressions & Variations

Not everyone starts a pull-up program already able to do one, and that's exactly what progressions are for.

If you're working toward your first pull-up:

  • Dead hangs build the grip and shoulder stability the movement depends on. Simply hanging from the bar for time is a legitimate first step.
  • Negative pull-ups involve starting at the top (using a box or jump to get there) and lowering yourself down as slowly as possible. This builds the same muscles through the most controllable part of the movement.
  • Band-assisted pull-ups use a resistance band looped around the bar and under your foot or knee, reducing the effective bodyweight you need to lift.

Once the standard pull-up feels solid:

  • Chin-ups (palms facing toward you) shift more emphasis onto the biceps and can feel slightly more approachable for many people.
  • Wide-grip pull-ups place additional emphasis on the outer lats.
  • Weighted pull-ups, using a dip belt or weighted vest, add resistance once bodyweight repetitions are no longer challenging.
  • L-sit pull-ups, performed with the legs held out in front at a 90-degree angle, add a significant core demand on top of the pulling work.

Whichever variation fits your current strength, the underlying principle stays the same: consistent, controlled practice, not the version you can already do easily is what builds real progress.

How many pull-ups should a beginner be able to do?
There's no universal number, and comparing yourself to others isn't a useful measure of progress. What matters is that your training is moving you from your current capability toward your next one, whether that's your first dead hang, your first negative, or your first full rep.
